Hip Mobility and Injury Prevention for High-Intensity Training

High-intensity workouts place significant demands on the body, particularly the hips, pelvis, and lower back. Whether you’re running, jumping, squatting, lifting, or performing explosive movements, adequate hip mobility and stability are essential for efficient movement and injury prevention.

The goal of this exercise program is to improve hip mobility, increase hip stability, activate key muscle groups, and enhance movement quality. These exercises target the glutes, hip rotators, adductors, core, thoracic spine, and surrounding tissues that work together to support proper movement mechanics.

By consistently incorporating these mobility and activation exercises into your warm-up or recovery routine, you can:

  • Improve hip mobility and flexibility
  • Enhance movement efficiency during training
  • Reduce compensatory stress on the lower back
  • Improve balance, stability, and body awareness
  • Support proper squat, lunge, running, and jumping mechanics

Mobility Exercises

This exercise targets hip internal and external rotation mobility to improve hip movement and control during functional activities.

Adductor Rock Back

This exercise is designed to improve adductor flexibility and hip mobility while promoting proper pelvic and lumbar positioning.

Dynamic Hip Flexor Stretch

This exercise targets the quadratus lumborum and surrounding trunk musculature to improve lateral mobility and reduce tension through the low back.

1/2 Kneel Thoracic Rotation

This exercise is designed to improve thoracic spine rotation mobility while encouraging stability through the hips and core.

Activation Exercises

Fire Hydrant Exercise

This exercise targets the gluteus medius and other hip stabilizers to improve pelvic control and lower extremity alignment.

Hip Abduction

This exercise is designed to activate and strengthen the lateral hip musculature responsible for pelvic stability during movement.

Hip Internal Rotation Side Plank

This exercise targets the core, gluteal muscles, and hip internal rotators to improve trunk stability and hip control.

Running Man Triple Extension

This exercise is designed to activate the glutes, hamstrings, and calf muscles while reinforcing powerful triple extension mechanics used in running and jumping.

Pistol Squat

This exercise targets single-leg strength, hip stability, balance, and lower extremity control through a full range of motion.

Cooldown Exercises

Modified Pigeon Stretch

This exercise targets the gluteal muscles and deep hip rotators to improve hip flexibility and reduce post-exercise stiffness.

Frog Variation Stretch

This exercise is designed to improve adductor flexibility and hip mobility while promoting relaxation through the pelvis and groin.

Adductor Rock Back

This exercise targets the inner thigh muscles and hips to restore mobility and reduce tension following activity.

Dynamic Hip Flexor Stretch

This exercise is designed to decrease tightness in the quadratus lumborum and surrounding trunk muscles while improving overall spinal mobility.

Alexis is originally from Dayton, Ohio and grew up dividing her time between playing sports, reading, and creating art. She attended Indiana Wesleyan University (Go Wildcats!) in Marion, IN where she graduated with a Bachelor of Science in Athletic Training. Throughout her time as an athletic training student, she gained experience working with high school and collegiate level athletes in a variety of sports. She then attended A.T. Still University (ATSU) in Mesa, AZ where she obtained her Doctorate of Physical Therapy. During her time at ATSU, she gained experience with an emphasis on whole-person health care in various settings including outpatient orthopedics, pelvic/women’s health, and professional sports that culminated in a terminal clinical internship with the Arizona Diamondbacks. She has since graduated with her Doctorate in Physical Therapy, and is now currently undergoing an Orthopedic Residency through ATSU in order to further specialize in orthopedics.

She has a passion for working with athletes of all ages with a particular interest in overhead athletes, as well as an interest in pelvic health conditions, Hypermobility Spectrum Disorders (HSD) & Ehlers-Danlos Syndrome (EDS), POTS, and concussion rehabilitation. Outside of the clinic, you can find her reading, rock climbing, and hanging out with her two bunnies.
